What Is a Drop Set? How and When to Use It
A drop set is a set taken to (or within a rep of) muscular failure, followed immediately by a 10–30 % reduction in load and more reps to failure, with no rest between the drops. Drop sets are one of the oldest intensity techniques in bodybuilding, and one of the most misunderstood. They are sold as a shortcut to more growth. The research says something more useful: drop sets build about as much muscle as straight sets — in a fraction of the time. That makes them a tool for a specific job, not a default.
How a drop set works
A drop set turns one exercise into a chain of mini-sets without rest:
- Work set to failure. Take a normal working set to concentric failure or very close to it — RIR 0–1. Say 8 reps of lateral raises with 25 lb (~11 kg).
- Drop the load. Immediately reduce the weight by roughly 10–30 %. Grab the 20 lb (~9 kg) dumbbells.
- Continue to failure. No rest. Rep out again — maybe 6–8 more reps.
- Repeat the drop one or two more times if planned: 15 lb (~7 kg), another 8–10 reps.
That whole chain counts as one drop set. A “triple drop” has three load reductions; most lifters use one to three drops in total. The technique works best with equipment where the load changes in seconds: dumbbell racks, cable stacks, pin-loaded machines. Stripping plates off a barbell mid-set is slow and awkward.
What is a drop set example?
Three practical examples, all with fast load changes:

Reps in the drops go up, not down, because the load is lighter — you are chasing failure again with fresh leverage on the same fatigued muscle. The total time for a triple drop like this is around 60–90 seconds, versus 8–10 minutes for three straight sets with proper rest.
Do drop sets build more muscle?
The honest reading of the research is: no more than straight sets — but no less, and in much less time.
- A 2023 systematic review and meta-analysis pooled five studies (142 participants) comparing drop sets with traditional sets. Both groups grew, and the difference between them was not significant (Sødal et al. 2023). The authors’ conclusion: drop sets are “an efficient strategy for maximizing hypertrophy in those with limited time for training” — some drop-set protocols took half to one-third of the time of the traditional protocols.
- In resistance-trained men, drop sets and traditional sets with equalized total volume produced similar quadriceps thickness and 1RM gains over 8 weeks (Enes et al. 2021). The same pattern held in well-trained men studied leg by leg: cross-sectional area grew 7.8 % with drop sets versus 7.5 % with traditional training, with no individual responder pattern in favour of either (Angleri et al. 2022).
- The one study that leaned toward drop sets was small: 16 young men, 6 weeks, a single triceps drop set versus three conventional sets. Both groups grew (10.0 % vs 5.1 % cross-sectional area), the drop-set group reported a much higher perceived exertion (7.7 vs 5.3), and strength rose more in the conventional group (Fink et al. 2018). The authors wrote that superior gains “might” be achieved — a hypothesis from eight people per group, not a settled result.
- In untrained men, a single drop set descending from 80 % to 30 % 1RM matched three heavy sets for muscle size and strength, matched three light sets for endurance, and needed the least training time of the three (Ozaki et al. 2018).
Two things follow. First, the growth stimulus of a drop set comes from the same place as every other hard set — mechanical tension across effortful reps close to failure — so it cannot bypass the weekly volume you actually need. Second, the reason to use drop sets is time efficiency, not a magic effect. A narrative review of time-efficient training put drop sets in the same bucket as supersets and rest-pause: they roughly halve session time while maintaining volume, and are probably better suited to hypertrophy than to maximal strength (Iversen et al. 2021).
When to do a drop set
Everything in this section is practical programming, not a controlled finding.
- On the last set of an isolation or machine exercise. Lateral raises, leg extensions, curls, pushdowns, leg curls, cable flyes. The load changes in seconds and a failed rep costs nothing.
- When you are short on time. One drop set can replace two or three straight sets of a small muscle. That is exactly what the meta-analysis measured.
- Sparingly. Drop sets push every set to failure, and that carries a higher perceived effort and more fatigue per set (Fink et al. 2018). One or two drop sets per session, on one or two exercises, is plenty. Doing them on every exercise turns a tool into junk volume.
- Not on heavy compounds. Squats, deadlifts, bench press and rows to repeated failure under fatigue are a technique and safety problem, and the load changes are slow. Keep compounds to straight sets at RIR 1–3 and save the drop for the isolation work after.
- Not every week for every muscle. Rotate the exercises you drop-set, and skip the technique in deload weeks.
What is a drop set vs superset?
They are different tools that often get mixed up:
- A drop set is one exercise, taken past its first failure point by reducing the load without rest. Its purpose is more hard reps for one muscle in less time.
- A superset is two exercises performed back-to-back with little or no rest between them — usually opposing muscles like biceps and triceps. Its purpose is fitting more total work into a session. Read the full breakdown in What Is a Superset?
You can combine them (finish an antagonist superset with a drop on the second exercise), but there is no evidence that stacking techniques adds anything beyond the time saved.
Drop sets, volume and your strength trend
Drop sets create a tracking problem that most apps ignore. The drop reps are real hard sets — they belong in your weekly volume per muscle and they should count toward the MEV/MAV/MRV landmarks. But a drop set at 60 % of your usual load is not a strength signal. Fed into an estimated-1RM trend, it looks like you got weaker on that exercise, and into a naive PR check it looks like a rep record at a weight you deliberately chose to be light.
The rule: log drop reps as volume, never as a proxy for strength. That is also why a real PR needs context — the same load or more, the same form or better.

What is a drop set 10 10 10?
“10-10-10” is a fixed-rep drop set: 10 reps at a heavy load, drop, 10 reps, drop, 10 reps — three mini-sets of ten with no rest. The load drops are chosen so that each block of ten ends close to failure. It is a convenient template for machines and cables; the fixed rep count matters less than reaching near-failure on each drop.
How many sets in a drop set?
Count the whole chain as one set for planning, but count each drop as a hard set for volume. A triple drop — work set plus three reductions — is one drop set that contributes roughly four hard sets to the muscle. Most lifters use one to three drops; beyond that the load gets so light that the extra reps add little.
Is a drop set good for bulking?
Drop sets are as good for building muscle as straight sets when total effort is similar, and they save time — useful when a bulk means more exercises per session. They do not add growth on top of an already sufficient weekly volume. In a bulk, use them to finish isolation work efficiently, not to replace your heavy compound sets.
How much weight should you drop?
A reduction of 10–30 % per drop is the common practice range. Drop too little and you get two or three reps before failing again; drop too much and the set turns into a light pump set with little tension. On cables and machines, one or two pin positions usually lands in the right zone. Adjust so each drop yields about 6–12 more reps.
Drop set or rest-pause — which is better?
Neither is better for muscle. In a volume-equated trial in trained men, drop sets, rest-pause and traditional sets produced similar hypertrophy; rest-pause gave a slightly larger squat 1RM gain (Enes et al. 2021). Pick by logistics: drop sets need quick load changes, rest-pause keeps the same load and uses 15–20-second pauses. Both are time savers first.
Should beginners do drop sets?
Beginners grow well on straight sets at RIR 2–4 and gain more from learning to judge effort than from intensity techniques. Drop sets work in untrained lifters too (Ozaki et al. 2018), but they are best introduced once you can reliably recognize the last one or two reps before failure — the skill covered in the RIR & RPE guide.
