What Is a Superset? Types, Benefits, How to Use
A superset is two exercises performed back-to-back with little or no rest between them, followed by one rest period after the pair. Supersets are the most common way lifters shorten a session without cutting sets. Done right, they nearly halve the time spent on the paired exercises at no cost to muscle growth. Done wrong — two heavy compounds for the same muscle, no rest after the pair — they cost strength and recovery. The difference is the pairing, and it is well studied.
How a superset works
A traditional set is exercise → rest → exercise → rest. A superset chains two exercises into one round:
- Exercise A, one working set — e.g. dumbbell bench press, 8 reps.
- Exercise B immediately (0–30 seconds transition) — e.g. one-arm dumbbell row, 8 reps per side.
- Rest after the pair, typically 2–3 minutes.
- Repeat for the planned number of rounds.
The rest does not disappear; it moves to the end of the round. Three rounds of a superset take roughly the time of three straight sets of one exercise — which is where the time saving comes from.
The three types of supersets
Superset research distinguishes three configurations, and they behave differently:

In the bench press specifically, agonist–antagonist supersets kept mean velocity, power and peak force closest to baseline, while same-muscle pairings caused the largest reductions — the authors’ recommendation is to use agonist–antagonist pairs whenever the goal is efficiency without sacrificing output (Weakley et al. 2020). In Portuguese and French gym slang the same-muscle pair is often called a bi-set; the alternating antagonist pair is the “classic” superset.
Are supersets good for muscle growth?
Yes — as good as straight sets, in less time. That is the central result of the 2025 systematic review and meta-analysis of 19 studies with 313 participants (Zhang et al. 2025):
- Same work. Supersets allowed a similar total number of repetitions and a similar volume load compared with traditional sets, with a shorter session and a large gain in training efficiency (standardized mean difference 1.74).
- Same long-term results. Chronic adaptations were similar for maximal strength, strength endurance and muscle hypertrophy (SMD −0.05 — as close to zero as it gets).
- Higher acute cost. Blood lactate during and after training was higher, energy cost during the session was higher, and rating of perceived exertion was higher (SMD 0.77). Creatine kinase, EMG activity, acute muscle swelling and blood pressure were similar.
- Pairing matters. Agonist–antagonist supersets increased the number of repetitions completed compared with traditional sets (SMD 0.68); same-muscle pairings reduced volume load (SMD −1.08).
Individual trials fill in the detail. In a 10-week randomized controlled trial with heavy multi-joint lifts (leg press, bench press, pulldown, rows), supersets and traditional sets produced very similar body-composition changes, but the traditional group gained 5.2 kg (~11 lb) more on the lat pulldown; leg press and bench press progressed equally (Iversen et al. 2024). Agonist–antagonist paired sets for bench press and seated row produced a greater volume load in every set than the traditional order — with greater fatigue indices in the rowing muscles (Paz et al. 2017). And the recovery bill is real: 24 hours after a superset or tri-set session, jump performance was still slightly reduced while it had returned to baseline after the traditional session (Weakley et al. 2017).
The picture is consistent: hypertrophy follows hard sets, not rest structure — the same principle behind the volume landmarks and the mechanisms of growth. Supersets change how fast you accumulate those sets, and what they cost you in effort and recovery.
What is the difference between a superset and a regular set?
A regular (straight) set is one exercise followed by rest. A superset is two exercises followed by rest. Nothing about the individual set changes — load, reps and proximity to failure should be the same. What changes:
- Time per round drops, because one rest period serves two exercises.
- Effort per round rises: heart rate, lactate and perceived exertion are higher (Zhang et al. 2025; Kelleher et al. 2010).
- Energy expenditure per minute rises — 34.7 vs 26.3 kJ/min in one comparison, with a larger post-exercise oxygen consumption (Kelleher et al. 2010). That is a conditioning side effect, not a growth mechanism.
A superset is not a circuit. A circuit strings four or more exercises with minimal rest and is a conditioning format; a superset keeps the rest and pairs two exercises for efficiency.
How to use supersets in practice
Programming guidance, informed by the studies above but not dictated by them:
- Pair antagonists or unrelated muscles for compounds. Bench + row, pulldown + overhead press, squat + pull-up. The second movement stays strong and the pooled data even shows extra reps.
- Keep same-muscle pairs for isolation finishers. Leg extension + leg curl is an antagonist pair; leg extension + Bulgarian split squat is a fatigue bomb. Use same-muscle supersets deliberately and rarely — five days may not be enough to recover from a grouped-exercise session (Brentano et al. 2017).
- Rest 2–3 minutes after the pair. The rest is not removed, it is relocated. Cutting it to 30 seconds turns the superset into a circuit and costs reps on the next round. This matches the default rest guidance for hard sets.
- Log both exercises normally. Each exercise keeps its own sets, loads and reps in your log. The pairing is a structure over the sets, not a change to them.
- Expect a slightly bigger recovery bill. Higher exertion per session and a slower 24-hour recovery are the price of the time saved (Weakley et al. 2017). If you superset everything, plan for it in your weekly volume rather than adding more.
- Prefer supersets when time is the constraint. If you have 90 minutes, straight sets on your heaviest compounds remain the simplest choice — the RCT’s pulldown result is a reminder that maximal strength on the second lift can lag slightly (Iversen et al. 2024).

How many sets are in a superset?
A superset contains one set of each of the two exercises — so two sets per round. Three rounds of a bench press and row superset are six sets in total: three of each exercise. For volume tracking, count each exercise’s sets toward its own muscle group exactly as you would with straight sets.
How long should you rest between supersets?
Rest 2–3 minutes after completing both exercises, the same default as between hard straight sets. Between the two exercises of the pair, take only the time you need to move — up to about 30 seconds. Rest that is too short after the round reduces the reps you can complete in the next one and turns the superset into a circuit.
What is a superset example?
The classic push–pull pair: dumbbell bench press, 8–10 reps, then immediately a one-arm row, 8–10 reps per side, then 2–3 minutes rest, three rounds. For arms: biceps curl followed by triceps pushdown. For legs: leg extension followed by seated leg curl. All three are agonist–antagonist pairings, the configuration with the best performance profile in the research.
Superset vs circuit training — what is the difference?
A superset pairs two exercises and keeps a full rest after the pair; it is a strength or hypertrophy tool. A circuit strings four or more exercises with little or no rest for several laps; it is a conditioning tool where load and reps per exercise usually fall. If your goal is muscle, keep the rest and the load — superset, don’t circuit.
Are supersets good for beginners?
Yes, with antagonist or unrelated pairings. Beginners benefit from the time saved and from the built-in structure — the pairs keep a session moving. What is a bi-set, and how is it different from a superset?
In Portuguese, French and Spanish gym usage, a bi-set is two consecutive exercises for the same muscle group — bench press then chest fly — while a superset usually means two opposing muscle groups. In the research both are supersets; the same-muscle version is the more fatiguing one, with less volume load and more muscle damage markers.
