How Long to Rest Between Sets? Evidence Guide

Rest 2–3 minutes between hard sets of compound lifts, and at least 60–90 seconds on isolation work. Rest between sets is the training variable people worry about most and gain the least from optimizing. It has a floor worth respecting and a ceiling past which nothing measurable happens. Everything in between is preference and clock management.

How long should you rest between sets?

The practical answer depends on the set you just finished, not on your goal:

The isolation and warm-up rows are practice recommendations, not research findings: the evidence below concerns the general short-versus-long question and does not resolve the exercise-by-exercise detail.

What the evidence says about rest and muscle growth

The most current synthesis is a 2024 systematic review with Bayesian meta-analysis covering 9 studies and 19 muscle measurements (Singer et al. 2024). Its conclusion has two halves that are usually quoted separately:

Whether sets were taken to failure or stopped short of it did not meaningfully change how rest duration interacted with growth in that analysis.

An earlier systematic review of 6 studies reached a compatible verdict: both short and long rest intervals can build muscle, with a possible advantage for longer rest among trained participants, though the authors flagged the small number of comparable studies (Grgic et al. 2017). The single strongest trial in trained lifters points the same way — 21 resistance-trained men trained for 8 weeks with everything held constant except rest, and the 3-minute group gained significantly more 1RM squat and bench press strength and more anterior thigh thickness than the 1-minute group, with a trend in the triceps (p = 0.06) and no difference in muscle endurance (Schoenfeld et al. 2016).

So: a floor around 60–90 seconds, a strongest-trial signal favoring 3 minutes in trained lifters, and no evidence that anything beyond that buys additional growth. That is why 2–3 minutes remains the reliable default described in the hypertrophy guide, and why resting longer is fine but rarely necessary.

Why rest works: volume load, not the clock

Rest is not itself a growth stimulus. It is the thing that lets you deliver one.

The cleanest demonstration used unilateral knee extensions at 80% of 1RM over 10 weeks, with four protocols: long rest, short rest, and two crossover conditions where volume load was deliberately matched across rest durations (Longo et al. 2022). Quadriceps cross-sectional area increased by 13.1% and 12.9% in the two conditions that accumulated the higher volume load — and by only 6.8% and 6.6% in the two that accumulated less — regardless of whether rest was 1 or 3 minutes. Strength gains showed no differences between protocols; the authors attributed those to maintaining high loads.

The acute mechanism is straightforward. Across loads from 50% to 90% of 1RM, resting 3–5 minutes allows more repetitions over multiple sets than resting briefly (de Salles et al. 2009). Cut rest too short and the next set arrives with less capacity — fewer reps, or the same reps at a lower weight. Either way it stops being the hard set your weekly volume counts.

This reframes the whole question. Rest duration matters exactly as much as it changes what your next set looks like — and not at all beyond that.

Why the old advice was 30–60 seconds

For years the standard bodybuilding prescription was short rest, and it rested on a specific argument. The 2009 review of 35 studies put it plainly: for hypertrophy, moderate-intensity sets with 30–60 second rest intervals might be most effective because of the greater acute growth-hormone levels produced during such workouts (de Salles et al. 2009).

That was a proxy. Hormone spikes were used to predict growth because growth is slow and expensive to measure — and when later studies measured muscle instead of hormones, the prediction did not hold up (Singer et al. 2024). Same pattern as soreness: an appealing short-term signal that does not track the long-term outcome.

Does rest time matter for strength?

More than it does for size, and in a clearer direction. A systematic review of 23 studies covering 491 participants concluded that robust strength gains are achievable even with rest under 60 seconds, but that longer intervals above 2 minutes are required to maximize strength gains in resistance-trained individuals, while 60–120 seconds is sufficient for untrained lifters (Grgic et al. 2018).

A 16-week trial in 36 trained men supports the trained-lifter half of that: groups resting 3 or 5 minutes ended significantly stronger than the 1-minute group on the leg press, and the 5-minute group significantly stronger on the bench press (de Salles et al. 2010).

If a main lift is the thing you are trying to add weight to, give it the long end — 2–5 minutes. If you are chasing a rep record on an isolation exercise, the same logic applies to that set.

Rest, session length, and what to do when time is short

Rest is the single largest consumer of gym time. Twenty hard sets at 2–3 minutes is 40–60 minutes of standing around, which is why the session-length math in the exercises-per-workout guide is driven by rest, not by the sets themselves.

When time is the constraint, cutting rest below the floor trades volume load — which the evidence connects to growth — for minutes. Better options keep the rest and remove the waiting:

One naming note, because the terms collide: rest between sets is the pause; rest-pause is a technique that keeps the same load and takes 15–20 second pauses inside one extended set. It produced hypertrophy similar to traditional sets in trained men at equated volume (Enes et al. 2021) — a time-saver like drop sets, not an answer to how long a normal pause should be.

Do shorter rest periods burn more calories?

Per minute, yes — one comparison measured 34.7 versus 26.3 kJ/min for a short-rest superset format versus traditional sets, with higher post-exercise oxygen consumption (Kelleher et al. 2010). That is a conditioning effect, not a growth mechanism, and the total difference across a session is small. Do not trade volume load for it.

How long should you rest between warm-up sets?

Thirty to 60 seconds is the common practice, because warm-up sets are not taken close to failure and leave little fatigue to clear. The purpose is to raise temperature and rehearse the movement, so keep them moving and save the real rest for the first working set.
